Past a certain level you have to start splitting, or nothing grows any more. Few pieces of gym advice are as sticky as this one. The classic bro-split, with a chest day, a back day and a leg day, is seen by many as the serious route, while full-body training gets filed away as beginner stuff you eventually leave behind.

The trouble is, that pecking order does not survive a direct comparison. A systematic review of 14 studies pitted split and full-body routines against each other at equal weekly volume and found no meaningful difference in either strength or muscle growth.1 It is not the split that decides the outcome, but a far less glamorous number.

That number is your weekly volume: the total of all the hard sets you complete per muscle group per week. How you spread that volume across your training days is an organisational question, not a biological one. What that means for your plan, how often each muscle should come up and which split fits how many training days, is what the next sections work through.

Full-body or split: what the comparison is really about

Full-body and split are not two different mechanisms, they are two ways of spreading the same weekly volume. A systematic review of 14 studies found no meaningful difference in muscle growth between the two routines when set volume was matched.1 The variable that actually moves the needle is not the plan, but how many hard sets per muscle group per week add up.

With full-body training you work every major muscle group in each session, but with only a few sets per muscle each day. With a split you carve the body into blocks, upper and lower, say, or push, pull and legs, and pack more sets onto fewer muscle groups per session. The difference sits in frequency per muscle and in set density per session, not in the biological stimulus itself.

In training science, weekly volume is counted as the total number of hard sets per muscle group, taken close to failure. A systematic review of 14 studies confirms this set count as a workable measure across a rep range of 6 to 20 and beyond.9 Whether those sets land on two days or five makes no difference to the total.

That shifts the real question. It is not whether you should run full-body or a split, but how to fit your target volume in so that every set still has quality behind it. Everything else follows from there.

What builds more muscle? Why weekly volume decides

More muscle comes from the routine that lets you house your weekly volume cleanly, not from the split itself. In the largest dose-response analysis to date, 67 studies and more than 2,000 trainees, muscle mass rose with set volume with a 100 % probability, while a frequency effect of its own on hypertrophy was barely detectable.2

This 2025 paper put the old debate on a clean data footing. The group around Joshua Pelland was the first to separate volume and frequency consistently and model each variable against muscle growth on its own.

Pelland and colleagues (Sports Medicine) analysed 67 studies with 2,058 people to tease apart the dose-response relationship of volume and frequency. For volume, the probability of a positive effect on muscle mass was 100 %, with diminishing returns at higher amounts. For frequency, an effect of its own on hypertrophy was compatible with a negligible contribution, while it stayed clearly detectable for maximal strength.2

The second piece of evidence is older but just as clear, and it gives you the concrete number to plan with. It quantifies how much each additional set contributes to muscle growth.

Schoenfeld, Ogborn and Krieger (J Sports Sci) examined the relationship between weekly training volume and muscle mass gain across 15 studies. They found a clear dose-response: each additional weekly set per muscle group added, on average, around 0.37 % more muscle growth. Studies with ten or more sets per muscle group per week tended to show larger effects than those with fewer than five.3

Each additional hard set per muscle group per week added, on average, around 0.37 % more muscle growth in a meta-analysis of 15 studies, with diminishing returns at higher amounts.3 Ten sets a week therefore sit well above the stimulus of fewer than five, without any single training day having to carry that load on its own.

Notice the pattern? Both papers point the same way: what grows depends on the sum of the sets. The split is just the shelf you stack those sets onto.

Full-body against split, head to head: what the studies show

Put full-body and split directly against each other and hold volume constant, and the difference disappears. A meta-analysis of 14 studies with 392 people found no meaningful advantage for either routine in strength or in muscle growth. The choice comes down to your routine and your preference, not your biology.1

This is probably the cleanest answer the research offers on the question, because it pools only studies that compared these two exact routines, rather than mixing in different frequency designs.

Ramos-Campo and colleagues (J Strength Cond Res) pooled 14 studies with 392 people that compared split and full-body routines at equal volume. For strength, the difference between the routines in the bench press (mean difference 1.19) and in the lower limbs (2.47) was not statistically meaningful. Muscle growth in the arms, thighs and lean body mass showed no significant difference either (all p > 0.8).1

Both bars in the chart cross the zero line clearly. In plain terms: the small numerical gap between the routines is statistical noise, not a real effect. A single controlled trial rounds out the same picture at the level of real training groups.

In a controlled trial, 67 untrained people spent eight weeks training either twice a week as a split or four times a week as full-body, at identical weekly volume. Maximal strength in the bench press and squat, along with muscle thickness in the arms and thighs, rose in both groups, with no meaningful difference between the routines.4

That is the heart of the whole debate, put plainly: at equal volume, split and full-body are interchangeable for building muscle. So the more useful question is not which routine is better, but which one reliably gets your volume into your week.

How often, and how many sets per muscle group per week?

For muscle growth it is enough to hit each muscle group at least twice a week and reach around 12 to 20 hard sets per week in the process. A meta-analysis of ten studies showed an advantage for twice over once a week at equal volume, with an effect size of 0.49 against 0.30.5

That 2016 figure was later put in context by the same research group. In an update of 25 studies, no frequency effect of its own remained once volume was cleanly matched: twice a week works better than once mainly because ten to twenty sets are easier to house across two sessions than one. Frequency, then, is a distribution rule, not a switch of its own.6

In a Bayesian network meta-analysis of 119 hypertrophy studies, the top-ranked protocol for muscle growth was higher load, multiple sets and twice a week, with a standardised difference of 0.66 against the control group.7 For pure maximal strength, three times a week moved to the top instead, an early hint that frequency counts differently depending on the goal.

That leaves the question of volume itself. Where does the sensible target range sit, given that more sets mean more growth up to a plateau, but eventually add only fatigue?

Rule of thumb from the meta-analyses: build to at least 10 hard sets per muscle group per week, and aim for 12 to 20 sets once you are trained. Once you sit in the upper range, twice a week falls out almost by itself, because that much volume cannot be crammed into a single session without losing quality.

The 12-to-20-set target range comes from a review that set moderate against very high volume. Which training plan fits your training days

Which plan suits you depends almost entirely on how many days you train reliably. Anything from two to six sessions a week can be built so that each muscle group comes up at least twice and your target volume adds up. At equal volume the routine is interchangeable, as the direct comparison shows.1

The honest route to a plan runs not through the question of which split is best, but through how many days you have. The answer largely dictates the split. The table below translates common training days into a fitting structure.

Structure by available training days. Assumption: 4 to 10 hard sets per muscle group per session without loss of quality. The classic 5-day bro-split with only one session per muscle group is left out on purpose, because it crams weekly volume into a single, fatiguing session.

At equal weekly volume, a meta-analysis of 25 studies found no meaningful frequency difference for muscle growth; higher frequency helped mainly where it allowed more volume.6 For planning, that means picking the split that gets your target volume into your available days, rather than chasing an ideal frequency.

Where frequency does matter: strength, fatigue and the limits of the rule

There is one exception to the volume rule: pure maximal strength. When you cram a lot of volume into a single session, strength development suffers. In an eleven-week trial, three times a week built markedly more maximal strength than once a week at equal volume, plus 65 against 43 %, even though the gain in muscle thickness stayed comparable.10

This study is small and run with untrained people, but its finding fits the large dose-response analysis: there, frequency was relevant for strength with a 100 % probability, yet barely so for pure hypertrophy.2

Controlled Trial · 2018

Ochi and colleagues (Frontiers in Physiology) compared a volume-matched leg extension in 20 untrained people over eleven weeks: one group trained once a week with six sets, the other three times a week with two sets each. Muscle thickness rose in both groups. For maximal strength, the three-times group was clearly ahead (plus 65.2 % against plus 43.5 %), and the perceived effort per session was much higher in the once-a-week group.10

Strength is, to a large extent, also technique. Practise a heavy movement more often, and you stabilise the motor pattern faster, even when total volume stays the same. Add to that the fatigue factor: six hard sets back to back let the final reps lose quality, which costs more when strength is the goal than when muscle is.

For pure muscle growth, and given adequate weekly volume, it is almost irrelevant whether you spread the work over two or three sessions. Once maximal strength in the main lifts is the goal, higher frequency moves the technical learning forward; the current dose-response analysis backs this frequency effect for strength with high probability, but not for hypertrophy.2

So if you want to build strength in the squat, deadlift or bench press alongside size, a higher frequency can be worth it. FAQ: full-body for advanced lifters, sets per week, fat loss

Yes, as long as the weekly volume is right. The only practical drawback is that three full-body sessions leave only a few sets per muscle group per session, which makes the upper volume range harder to reach. If you are advanced and need 15 or more sets per muscle group, an upper/lower split is usually more comfortable. It is not a biological disadvantage of full-body: the direct meta-analysis found no difference from split routines at equal volume.1

For trained lifters, a range of 12 to 20 hard sets per muscle group per week works as a sensible target. A review found no clear benefit for most muscles in going beyond that range.8 Beginners start lower, at around 8 to 12 sets, because the stimulus already takes hold at low volume. What matters is that they are hard sets taken close to failure, since only those count as volume.3

For fat loss itself, your calorie balance matters first, not the routine. That said, a small study of well-trained people found that full-body training five times a week reduced more total body fat at equal volume than a split with only one session per muscle group, probably because of the higher energy expenditure from more sessions and not any muscle advantage.11

So decide by your training days: pick the structure that lets you hit each muscle group twice a week and house your 12 to 20 hard sets cleanly.
